Thoracic Extension

Extending or straightening the upper back from a rounded position.

Updated

Thoracic extension is the ability to extend (straighten) the thoracic spine (upper back). Modern lifestyles often create thoracic kyphosis (rounded upper back). Good thoracic extension is essential for overhead pressing, front squats, and upper back exercises. Mobility work targeting thoracic extension can improve posture and lift performance.

Why the upper back matters here

The thoracic spine is the mid-back section that the ribs attach to, and it is built for rotation and a modest amount of extension. Prolonged sitting and desk work tend to leave it stuck in flexion. Because the shoulder blade sits on the rib cage, a thoracic spine that will not extend forces the shoulder to find range elsewhere, which is a common reason overhead positions feel restricted and why front-rack and bench arch positions are hard to hold.

How to train it

Foam roller extensions over the mid-back, quadruped or seated thoracic rotations, and open-book stretches all target the segment directly. Dead hangs and overhead carries load the position rather than just stretching it, which is what makes the range stick. Little and often beats one long session: a few minutes before upper-body training does more than a weekly mobility block.

Common mistakes

Extending through the lower back instead. The lumbar spine will happily provide the range the thoracic spine will not, which is why people foam-rolling their upper back often end up arching at the ribs with no change where it was needed. Keeping the ribs down and the movement above the roller is the whole technique. Stretching without ever loading the new range is the other error: mobility you never use does not persist.
